Lupus Foundation of America Fundraising & Awareness Campaign

I've been in contact again with the director of the Iowa Chapter and it looks like this may finally happen.  It took some time to get some traction, but I'm working through paperwork now, getting some estimates for trisuits and putting together a plan for getting sponsors to donate.

At this point I'm targeting raising $3515, or $10 for every mile I race in my 4 major events this season.  Pretty lofty, but I think it's doable with a large enough pool of sponsors.  I plan to have donation made directly to LFA.  I think I'll take the proceeds from any race winnings to cover the cost of printing.

I guess this is an unofficial kick-off!

Weekly Wrap-up - Nov. 24th

Another week flys by. 

The countdown clocks are still rolling:

Weekly Metrics:
6 Runs - 45 miles
5 Swims - 13,000yards
5 Rides (4 on trainer) - 122mi

I worked in some tempo efforts on both my bike and runs this week and really felt it.  Especially on the bike.  The staple workout being the fundamental 2x20 tempo workout.  I think in another week I cna make that a SST (Sweet Spot Tempo) effort at least once a week.  ICYC... "Sweet Spot" is a tempo pace right on the edge between zone 3 & zone 4.  It's as hard as you can ride tempo without it becomming a threshold workout.   Once you slide into threshold, you recovery times go up and overall volume of quality drops.   I'm lacking the leg strength to hold that SST effort just yet.  SOme of that may be specifity of the trainer.  I think I could do that easily outdoors.

Swimming continues to progress pretty well.  I did short set of just 100 IM in the middle of the week and it didn't feel too bad.  I can easily hold a 1:20-1:22 for 100 repeats @ 1:30.  Maybe not 40 of them at that pace, but probably at least 30.  I think once I get ot being able to to a set of 10 @ 1:25 comming in at 1:15-1:18, I'll "be there" and will end my swim focus and switch to more maintenance yardage for most the rest of the season as long as I can stay at that level.

Thsi week I'll ramp I'll bump my run mileage back up a little but keep some tempo efforts in there.  I'll reduce the tempo efforts, but increase my overall intensity slightly.  Based on my current reading with recommended heart rate zones, I'm running a little slow I think on my longer runs.  My tempo is right on and my recovery runs are good too.

Power Meter-
The more I read, the more I realize that thsi really is a key training tool for bike pacing.  There's just too much vairability in HR and RPE.  Plus it can be used to measure and qualitify adjustments in position and aerodynamics more accurately. 

Triathlon Team/Club-
I'm getting estimates for liability coverage, but I have a feeling this will only work as a YMCA sponsored group/class until we have at least about 40-50 members.  But that's not a terrible thing.  I really think this could really help build interest especially in youth triathlon in the area.  I think it could also help build youth swimming and another spin-off could be a running club.  There's have been cycling clubs in the past, but they weren't competition focused.  Cycling from my experience is a little too serious for most people.  It's very structured and road racing is as mcuh abotu strategy as it is individual effort and performance.

At this point I'm still sticking with my overall time goals so far.  For August races, I think makiing Pgman and Olympic makes more sense.  Doing a double 70.3 just 3 weeks out from my IM is probably pushing it and a little too risky.  Better to do a faster race that I can recover from more quickly going into a final taper period.  The other option would be to do the 70.3 but do the run at only IM pace.  But I don't really like the idea of doing a race and not racing.  Better to race the Olympic and throw in an easy 4-5 mile run afterwards.

TO combat Thansgiving weight gain, I'll take advantage of the 4 day weekend and bump up my volume just a little.

Weekly Wrap-up, Nov. 17th

I can't believe Thanksgiving is almost here.  At least Christmas decorations outdoors will be minimal since the road out front is still under construction. One less thing to worry about.

I posted on Facebook that I'm looking into starting a local USAT registered Tri club.  I'd love to see the sport grow locally.  The swimming program is very strong and those have proven to be a great feeder for youth triathlon.  I need to look into affordable liability coverage so i know what the costs will be.  Then advertise at the YMCA and some local businesses.

I had another solid training week, hitting some new training records including total training time (17 hours) and total run miles (50).

Weekly totals:
Swim - 14,500y

Run - 50mi

Running form continues to feel great.  NO significant aches or pains other than some minor forefoot soreness later in my runs.  I think that's just a matter of getting use to more flexible, less supportive shoes.  Overall blisters are non-existent and my PF in my left foot is held at bay.  I'm weighing in at 161lbs, so that's definitely helping.  Only about 4-5lbs to race weight... I'm in the home stretch.

Shoes!  OK, I'm seriously going to apply for a Saucony Sponsoship.  I'm not kidding.  I just picked up a pair of Verratas.  I love my Kinvaras so much, that a slightly light zero drop version might become my new favorite.  Now I'm only missing their A5 race flat and I'll have a complete set of their neutral shoes.  That's the Cortanas, Kinvara, Kinvara Trail, Virrata, and even the Fasttwitch 6 too.  But that' a mild stability race flat, so not exactly the same, but I'll include it.   My only odd ball I have in my Brooks T7 race flat.  But that will get replaced with the A5. Those are 12mm offset anyway and I have some issues with blisters... so probably time to retire it to just track work and fast tempo runs.

My swims have been pretty good.  I'm continuing to get a little stronger.  I'm pretty close to where I want to be, so in the next few weeks I'll probably drop down to 9-10k/week (drop out 1 or 2 swims) and  add back in another bike session.

My bike is now my biggest concern.  I'm lacking the overall fitness to really push even a moderate tempo for more than 2 hours and I'm not sure I can sustain a threshold effort more than 10 minutes.  I have my work cut out for me.  Time to start suffering on the trainer.  I did have 1 great ride on Friday.  I hammered out a solid 24.5 miles ride in 1:08 including stop signs and getting in and out of my driveway/construction zone.  Average HR was 145, so at the top of zone 3.  I felt great.  Cruising at 28-30mph on the few flats along the river.  Great stuff.  Today's 80miler wrapped things up.  a Good Low-medium tempo effort with a oppressive 18-22mph headwind going out.  I was at a solid zone 3 effort at 140HR just to hold 16-17mph at times!  On the return, that same effort yielded 28mph.  Of course that never averages out evenly (time vs. distance and all).  SO it was a fairly slow ride, but I had my training wheelset on, so that obviously made a difference.  With wet roads I decided my rear wheel with a Gatorskin was the best option and my matching wheel with a GP4000 (non S version) is a good high grip all condition tire.  The downside is that even with reduce tire pressures, these OEM Bontrager Race Light wheels are stiff as all get out compared to my Zipps.  The ride quality sucks.  On the ride, I ate about 900 calories.  I kept it on the light side since it was only a 3-1/2 - 4 hour ride planned.

Next week I'll back down the run mileage 1 notch and try and bring up my bike mileage and intensity a little.  Get in some good sprint interals.  Nothing too structured, just some good hard rides.  Heck, maybe jump in at a morning spin class even.

USAT Season Rankings

So I'm pretty excited.  The "nearly" finalized rankings are out and they sorted out the pros, plus now you can sort by region and state.

You looking at the #1 ranked 35-39 Male in Iowa (out of 38).  Pretty cool, though as you can see, it's a pretty small crowd of those even ranked.  I'm also #8 in the Midwest Region (out of 227).  Nationally I'm 57th (out of 3777).  The ( ) numbers include unranked, meaning they did <3 triathlons or didn't pay the annual dues (used only 1 day license).   OS in reality, there are probably 2-3X as many competing overall.

 I made the All American standard again (top 5%) this year with room to spare.   In 2013, I was 140th in 30-34. 


Training:
Week going well so far.  Already up to 7 hours for the week, 1/2 way through.  I put in my long run this morning.  A little chilly, but I had pretty good numbers.  1:42 (7:16/mi ave. pace) @ 140bpm.  So mid-hi Zone 2 and near the middle of the long run Mcmillan pace.   I think I'll continue to drop maybe 0:20-0:30 off that pace through training and weight management, but I'll gain back 0:10-0:15 when it gets above 70F outside. 

I carried 1 bottle, but probably didn't need to bother with the cool temps.  My half frozen hands had trouble even squeezing the cold stif plastic the last 2 miles.  I probably need soem warmer tights and maybe a lined running jacket, then I can stick with a single layer underneith.  Or I may switch to cheap pull over fleeces or even basic sweatshirts in colder weather.  That was my longest run ever in my Kinvaras.  SO far so good.  Its' rpobably mostly the mileage, but my legs feel pretty good afterwards.

Swim training is going well.  I got in a 4000y workout on Monday and 3200 yesterday and felt pretty good.  I was able ot hold 1:20-1:22 pace in later 100y repeats and started out at 1:14-1:18 early in the set.  I think maybe one more week of swim focus, then I'll reluctantly shift back to working on the trainer and getting the bike mileage back up and hold at probably 3-4 workouts for about 10k yard per week with one more swim focus maybe in Jan. when I start getting brunt out on the trainer.

HR Zone Training

Here's my calculated zones and approx. run & bike paces (cruising speed on flat ground, no wind, assuming race kit, shoes, bike gear).  For now, based on RPE, it seems like my bike threshold is a lot lower than my run.  It will take actualy testing (30 minute TT) to really fine tune the zones:

Weekly Wrap-up

A little bit of a down week since I was on call at work and unable to get a long bike ride in.  I made up for it with extending a couple runs and hitting the pool.  I felt pretty good in the pool.  I know my form is coming back when my butterfly feels pretty effortless for 25 and I can do a full 50 before my forms falls apart.  THe YMCA added 2 extra lane markers in the pool and the difference is night and day.  The water is still really warm, but on the upper end of tolerable.  I've given up on getting them to drop it a degree.  I'll just have to HTFU.... thats what Ironamn is all about anyway.

That's the farthest I've run in a week I think ever.

Here's the pace ranges that the McMillan run calculator suggests when I plug in my current PR for a 5k at 17:15 and a goal 5k time of 16:30. Apparently it tells me I'm under performing my 1/2 marathon..   Interesting.

Overall I'm hitting the pace ranges without issue so far, though its' a damn wide range.  A 6:45 is not really, hard, but not really easy either depending on the distance.  I do tend to run too fast on my recovery runs.  I won't start introducing any tempo runs until probably mid-Dec. after I've build a solid base.  I plan to work up to about 50-55mpw over the next 6 weeks.

My running has felt better than ever.  I think a big part is taking a "leap of faith" and switching to a more minimal neutral shoes after 20 years in heavily padded, high offset trainers, despite racing in more neutral shoes without issue.  My Kinvaras have become my favorite.  Actually I'm liking the whole like so much that I honestly should apply for a sponsorship.

June 21st or 29th?

 Keokuk Y-Athlon?  I'm looking at also moving this to perhaps Early May and doing it as a Reverse Tri or somthing really unique like a multilap draft legal bike or shorter distance but you complete the whole thing twice.  Not sure what I might come up with.  Another possiblility is a Duathlon and have the event in Rank Park and use the newly paved portion of Grand Ave. as part of the loop along with a short section of river road.  Maybe do a run-bike-run-bike-run or a run-swim-run-bike-run, but keep the bike and swim relatively short.  Something to make it really stand out.
